Anti-inflammatory dinner ideas: one week you can repeat
Dinner is the meal where the protein decides most of the score. Get that right three or four nights a week and the rest is vegetables and a decent oil. Get it wrong (processed meat, deep-fried anything) and no amount of turmeric fixes it.
This page gives you three things: a seven-night rotation built from recipes in our library, the 15 most common dinner proteins ranked on our 1 to 10 inflammation scale, and the cooking methods that turn a good ingredient into a bad plate.

The 7-night rotation
Two fish nights, one white fish, two plant nights, one chicken, one slow cook. No night repeats a protein from the night before.

Monday · 25 min · 40g protein
Walnut-Crusted Salmon
Start the week with the best-scoring protein. 25 minutes, one pan.

Tuesday · 35 min · 21g protein
Tempeh and Rainbow Vegetable Stir-Fry
Plant protein night. Tempeh is fermented soy and scores a 2.

Wednesday · 50 min · 27g protein
Turmeric Chicken Curry
Makes 4 servings, so Thursday lunch is done.

Thursday · 25 min · 23g protein
Lemon Herb Baked Cod
The lightest and fastest. 25 minutes total.

Friday · 50 min · 16g protein
Anti-Inflammatory Stuffed Bell Peppers with Quinoa
15 g of fiber. Feels like a weekend meal.

Saturday · 60 min · 8g protein
Moroccan Vegetable Tagine
One hour, mostly hands-off. 4 servings.

Sunday · 35 min · 42g protein
Miso Ginger Salmon Rice Bowl
Second fish night. The AHA recommends two servings of fish a week.
Swap any night for another main dish from the recipe library as long as the protein stays in the top half of the table below.
Dinner proteins, ranked
1 is strongly anti-inflammatory, 10 highly inflammatory. Each links to the full breakdown.
| Protein | Score | Why |
|---|---|---|
| Salmon | 1/10 | EPA and DHA omega-3. The benchmark. |
| Sardines | 1/10 | Same omega-3, cheaper, canned. |
| Tuna | 2/10 | Lean, some omega-3. Mind mercury on albacore. |
| Lentils | 2/10 | Protein plus fiber. Cheapest on the list. |
| Tempeh | 2/10 | Fermented soy, firm enough to stir-fry. |
| Cod | 3/10 | Very lean white fish. |
| Shrimp | 3/10 | Fast to cook. Avoid breaded and fried. |
| Tofu | 3/10 | Neutral; takes whatever sauce you use. |
| Chicken Breast | 4/10 | Neutral. Fine in rotation, not the star. |
| Turkey | 4/10 | Same as chicken. Ground turkey for meatballs. |
| Lamb | 6/10 | Red meat. Once in a while. |
| Beef | 7/10 | Saturated fat. Keep it occasional and unprocessed. |
| Pork | 7/10 | Same category as beef. |
| Bacon | 8/10 | Processed meat. Not a dinner protein. |
| Hot Dogs | 9/10 | Processed meat. Bottom of the list. |
The gap between the top and bottom of this table is the whole argument. Swapping a hot dog for sardines moves a dinner from 9 to 1. For the head-to-head numbers, see salmon vs chicken, red meat vs chicken and hot dogs vs sardines.
The cooking method matters as much as the food
A potato baked in its skin and a potato deep-fried in soybean oil are not the same dinner.
| Method | Verdict | Why |
|---|---|---|
| Baking, roasting | Best | Uses a spoon of olive oil, not a pan of it. Every salmon and cod recipe here is baked or roasted. |
| Steaming, poaching | Best | No added fat at all. Good for fish and vegetables. |
| Stir-frying | Good | Fast and high heat with little oil. Use olive or avocado oil, not a soybean blend. |
| Grilling | Good, with care | Fine for fish and chicken. Avoid charring meat black, and marinate first. |
| Pan-frying in butter | Occasional | Butter scores 6. A little for flavor is not the problem; a lot is. |
| Deep-frying | Avoid | Food absorbs the oil, usually soybean or corn oil, which scores 8. This is why fries score 8 and a baked sweet potato 2. |
The oil question in one line: cook with extra virgin olive oil instead of vegetable oil. It is the single swap that improves the most dinners at once.
No recipe? Three 20-minute builds
For nights when you open the fridge with no plan:
Sheet pan
Salmon or chicken + broccoli + sweet potato cubes, olive oil, garlic, 200°C (400°F) for 20 minutes.
Bowl
Microwave brown rice or quinoa + canned lentils or chickpeas + spinach + avocado + lemon and olive oil.
Pan
Shrimp or tofu + frozen stir-fry vegetables + ginger + garlic + a splash of low-sodium soy sauce, 8 minutes.
Adjusting the rotation for a specific goal
The week above is the general version. If you are eating this way for a particular reason, these are the changes worth making, and where to read more.
| Goal | Change to the week | Read more |
|---|---|---|
| Joint pain or arthritis | Make three of the seven nights fatty fish. Keep the turmeric and ginger dishes. | Diet for arthritis |
| Weight loss | Swap the stuffed peppers for the cod or the stir-fry, and keep grain portions to a fist. | Weight loss meal plan |
| Gut health | Keep both legume nights and add a fermented side (kimchi, a spoon of miso). | Diet for gut health |
| Blood sugar | Pair every dinner with a vegetable half-plate and choose quinoa or lentils over rice. | Diet for diabetes |
| Heart health | Two fish nights minimum, olive oil only, and red meat at most once a week. | Diet for heart health |
| Vegetarian | Replace the fish and chicken nights with tempeh, lentils and chickpeas. | Vegetarian meal plan |
None of these change the core logic: protein from the top half of the ranking, vegetables as half the plate, olive oil as the fat, and the fryer left off. Diet is one input among several; if you are managing a diagnosed condition, the plan should go past your doctor or dietitian.
Anti-inflammatory dinners: common questions
What should I eat for dinner on an anti-inflammatory diet?
Fatty fish, legumes or lean poultry with a large serving of vegetables, a whole grain or sweet potato, and olive oil. Salmon with roasted vegetables, a lentil curry or a chicken stir-fry with brown rice all fit. The proteins to limit are red and processed meat.
How many times a week should I eat fish?
The American Heart Association recommends two servings of fish a week, ideally fatty fish such as salmon, sardines or mackerel. The rotation on this page includes two salmon nights and one cod night.
Is chicken anti-inflammatory?
Chicken breast scores 4 out of 10 on our scale: neutral. It does not drive inflammation the way processed or fatty red meat does, but it does not bring omega-3 either. Fine in rotation; fish and legumes do more.
Can I eat red meat on an anti-inflammatory diet?
Occasionally. Beef scores 7 and lamb 6, mostly because of saturated fat. Processed meats like bacon and hot dogs score 8 and 9. Most anti-inflammatory guidelines limit red meat rather than banning it, and treat processed meat as the one to cut.
What is a quick anti-inflammatory dinner?
Lemon herb baked cod (25 minutes), grilled salmon with asparagus (25 minutes) or the ginger garlic vegetable stir-fry (25 minutes). All three are one pan.
What is a vegetarian anti-inflammatory dinner?
Tempeh and rainbow vegetable stir-fry, stuffed bell peppers with quinoa, Moroccan vegetable tagine, or a lentil curry. Legumes and tempeh score 2, as low as most fish.
